Start with a fixed wake time
A consistent wake time anchors everything else. It sets when meals land, when training fits, and when the body starts winding down at night. Pick a time you can hold on most days, including weekends.
The first week will feel forced. By the third, it becomes the default. Everything else on this page is easier once this one is steady, and it costs nothing to try.
Breakfast that carries you to lunch
A breakfast with protein and some fibre holds better than one built on sugar alone. Eggs, tempeh, oats, fruit and yogurt are all common and easy to find locally, and none of them needs special preparation.
If you take a supplement that suits mornings, this is a natural slot for it. If breakfast is not realistic before work, plan a mid-morning meal rather than skipping food entirely and relying on coffee.
Water across the day, not all at once
Keep a bottle within reach and refill it at set points: mid-morning, after lunch, mid-afternoon. In Jakarta's heat this matters more than most people assume.

Most afternoon dips come from lunch size, sleep debt or dehydration, not from a missing product. Try a short walk, a glass of water and a lighter lunch before you add anything to the routine.

Dinner and the evening wind-down
